Recreational tennis rewards consistency more than heroics. If you work full time, you probably have two or three evenings a week and a weekend morning to play and train. This template is a starting point you can adjust, not a prescription.
The principles behind it
- Court time comes first. Sessions and matches are the skill work, so they anchor the week.
- Two strength sessions. The CDC recommends muscle-strengthening activity on at least 2 days a week for adults. Keep each one to 30 to 45 minutes.
- Recovery is scheduled, not hoped for. A short mobility block after your hardest day is easier to do when it is on the calendar.
- Easy days are easy. They are the reason hard days go well.
A sample week
| Day | Focus | Notes |
|---|---|---|
| Mon | Strength A, full body | 35 to 45 min |
| Tue | Court: drills or lesson | 60 to 75 min |
| Wed | Mobility and foam roller | 15 to 20 min |
| Thu | Strength B, with some conditioning | 35 to 45 min |
| Fri | Rest or easy walk | Optional 20 min |
| Sat | Match or hitting session | Your main court day |
| Sun | Recovery and plan next week | Easy movement, 10 min planning |
What goes in the strength sessions
Keep it simple and repeatable. Many players do well with a full-body session built from a squat or lunge pattern, a hinge such as a deadlift or hip thrust, a push, a pull, and a rotational or core exercise. If you travel, a set of resistance bands covers most of it.
How to adjust it
- Only two evenings free? Make one a court session and one a strength session, and use the weekend for the other pair.
- Match week? Drop Thursday strength to a lighter version and keep Friday easy.
- Short on sleep or energy? Swap a hard session for mobility and a walk. See our guide on adjusting your day after a poor night of sleep.
Fuel and recovery
Plan food and water around your busiest court day as carefully as you plan the session. The hydration calculator gives a pre-session target, and the calorie and protein calculator helps set daily targets.
